You can't out-train poor nutrition, and you can't recover without proper fuel. This guide shows you how to track nutrition in Clear Mornings—from protein goals to food scanning to voice logging. **Have a coach?** Your trainer can set your protein target and weekly goals directly — they show up on your nutrition card marked as theirs, and they're locked so only your coach can change them. Your own goals still work alongside them. See [Coach-Set Nutrition Goals](/kb/working-with-a-coach/coach-set-nutrition-goals). ## Protein Tracking (Manual + Food Scanning) **Protein is the foundation of recovery**. It's the raw material your body uses to repair muscle tissue, produce enzymes and hormones, and maintain immune function. ### Why Protein Matters for Recovery **Research-backed benefits:** - **Muscle protein synthesis** peaks in 0-2 hours post-workout (Schoenfeld 2018) - **1.6-2.2g per kg body weight** optimizes muscle recovery - **Distributed throughout day** (every 3-4 hours) maximizes absorption - **Before bed** supports overnight muscle repair **Recovery Score Impact:** - Protein has **100/100 muscle score** (highest recovery nutrient) - Supports sleep quality (score: 60) - Provides sustained energy (score: 70) **Calculate Your Protein Goal**: Multiply your body weight in kg by 1.6-2.2. Example: 70 kg person → 112-154g protein per day ### Two Ways to Track Protein **1. Manual Protein Tracker** - Quick entry for total protein consumed - Best for tracking daily totals without detailed meal logging - Stored in `daily_nutrition` table - Shows progress bar toward daily goal **How to Use:** 1. Navigate to Nutrition tab 2. Click "Log Protein" 3. Enter grams consumed (e.g., "30g from chicken breast") 4. See running total for the day **2. Food Scanning (Automatic Protein Calculation)** - Scan barcodes or search 1.1M food database - Automatically calculates protein (and all macros) - Stored in `user_food_items` table - Aggregates to daily protein total **How to Use:** 1. Navigate to Food Scanner 2. Scan barcode OR search food name 3. Confirm serving size 4. Protein auto-adds to daily total **Two Separate Data Sources**: Manual tracker and food scanning are **independent systems**. Your daily protein total combines BOTH sources for complete picture. ### Protein Timing for Recovery **Post-Workout (0-2 Hours):** - **Goal**: 20-40g protein + carbs - **Why**: Maximizes muscle protein synthesis - **Examples**: Protein shake, grilled chicken + rice, Greek yogurt + berries **Morning:** - **Goal**: 25-35g protein at breakfast - **Why**: Breaks overnight fast, stabilizes blood sugar - **Examples**: Eggs + toast, protein oats, cottage cheese + fruit **Evening:** - **Goal**: 20-30g protein before bed - **Why**: Supports overnight muscle repair - **Examples**: Casein shake, Greek yogurt, cottage cheese **Throughout Day:** - **Goal**: Distribute protein across 3-5 meals - **Why**: Body can only absorb ~25-40g per meal efficiently - **Example**: 30g breakfast, 35g lunch, 30g dinner, 20g snack = 115g total --- ## The 1.1M Food Database Clear Mornings uses **USDA FoodData Central**, the most comprehensive food database available (1.1+ million foods). ### What's Included? **Branded Foods:** - Packaged products with barcodes - Restaurant menu items - Fast food chains - Pre-made meals **Foundation Foods:** - Raw ingredients (chicken, rice, vegetables) - Whole foods without packaging - Common cooking ingredients **SR Legacy Foods:** - USDA Standard Reference database - Verified nutrient profiles - Research-grade accuracy ### How to Search the Database **Method 1: Barcode Scan (Fastest)** 1. Click camera icon in Food Scanner 2. Point at barcode 3. Auto-loads food details 4. Confirm serving size and log **Method 2: Text Search** 1. Click "Search Foods" 2. Type food name (e.g., "chicken breast grilled") 3. Select from results 4. Confirm serving size and log **Method 3: Voice Logging** (see next section) 1. Click microphone icon 2. Describe your meal (e.g., "I had 6 ounces of grilled salmon with broccoli") 3. AI parses speech and searches database 4. Confirm and log **Pro Tip**: For whole foods, search generic terms like "chicken breast raw" then adjust serving size. For packaged foods, scan barcode for exact match. ### Understanding Serving Sizes **Common Serving Size Units:** - **Grams** (most accurate, use food scale) - **Ounces** (standard US measure) - **Cups/Tablespoons** (volume measures) - **Pieces** (e.g., "1 medium apple", "2 eggs") - **Package servings** (e.g., "1 container", "1/2 bag") **How to Adjust:** - Default serving shown in search results - Click serving size dropdown to change unit - Enter custom amount (e.g., "8 oz" instead of "4 oz") - Macros auto-calculate based on your input --- ## Voice Logging Feature **Voice logging turns what you say into food logs, with no typing.** OpenAI transcribes the recording and Claude reads the foods out of the text. ### How Voice Logging Works **The Tech Stack:** 1. **MediaRecorder API** captures your voice 2. **OpenAI's transcription model** turns your speech into text, in the language you speak 3. **Claude AI** parses food items, quantities, and context 4. **USDA Database** searches for matching foods 5. **You confirm** selections and log **Example Voice Input:** > "I just ate 8 ounces of grilled chicken, one cup of brown rice, and steamed broccoli" **AI Parses:** - Food 1: Grilled chicken, 8 oz - Food 2: Brown rice, 1 cup - Food 3: Broccoli, steamed (assumes 1 cup default) **You Review:** - Adjust serving sizes if needed - Confirm macros look correct - Log to nutrition tracker ### When to Use Voice Logging **Perfect For:** - Logging meals on-the-go - Hands-free logging (cooking, driving parked safely) - Complex meals with multiple ingredients - When you don't have a barcode **Not Ideal For:** - Branded packaged foods with barcodes (scanning is faster) - Extremely detailed recipes (manual entry better) - Noisy environments (transcription accuracy drops) ### Voice Logging Tips **Be Specific:** - ❌ "I had chicken" → AI guesses portion size - ✅ "I had 6 ounces of grilled chicken breast" → Accurate match **Include Cooking Method:** - "Grilled chicken" vs "fried chicken" (different calories/fat) - "Steamed broccoli" vs "roasted broccoli with oil" **State Quantities Clearly:** - "8 ounces", "one cup", "2 tablespoons", "medium apple" - Use standard measurements for best results **Voice Logging = Convenience, Not Perfection**: AI is very good, but not perfect. Always review parsed results before logging. Macro accuracy depends on you confirming correct foods and portions. --- ## Barcode Scanning **The fastest way to log packaged foods**—scan and done. ### How Barcode Scanning Works **Step 1: Enable Camera** - Click camera icon in Food Scanner - Grant camera permissions (first time only) - Point camera at barcode **Step 2: Scan** - Center barcode in viewfinder - Hold steady for 1-2 seconds - Auto-detects when barcode is clear **Step 3: Confirm** - Review food details (brand, name, macros) - Adjust serving size if eating more/less than 1 serving - Click "Log Food" **Step 4: See Results** - Food appears in today's log - Macros (protein, carbs, fat, calories) auto-add to daily totals - Recovery score calculated if nutrient-rich ### Supported Barcode Formats - **UPC-A** (most US products) - **EAN-13** (international products) - **Code 128** (some packaging) ### What If Barcode Doesn't Scan? **Troubleshooting:** 1. **Try better lighting** - Move to brighter area 2. **Clean camera lens** - Smudges reduce accuracy 3. **Flatten barcode** - Curved packages harder to read 4. **Manual entry** - Type barcode number in search 5. **Search by name** - Fallback to text search **If Food Not Found:** - Database prioritizes US foods, some international products missing - Use generic equivalent (e.g., "granola bar" if specific brand not found) - Submit missing food request (we add popular items regularly) **Pro Tip**: Scan barcodes BEFORE you eat. Faster logging = better adherence. Trying to remember what you ate 8 hours later = inaccurate tracking. --- ## Why Protein Matters for Recovery **Protein is the #1 muscle recovery nutrient**, but it does much more than build muscle. ### Muscle Repair (Score: 100/100) **After exercise, muscle fibers have micro-tears.** Protein provides amino acids to: - Repair damaged tissue - Build new muscle fibers (hypertrophy) - Strengthen connective tissue (tendons, ligaments) **Without adequate protein:** - Muscle soreness lasts longer (3-5 days vs 1-2 days) - Strength gains plateau - Injury risk increases - Recovery score drops ### Sleep Quality (Score: 60/100) **Protein supports sleep through:** - **Tryptophan** (amino acid precursor to serotonin and melatonin) - **Stable blood sugar** (prevents nighttime waking) - **Reduced hunger** (no 3am fridge raids) **Best Pre-Bed Proteins:** - Casein protein (slow-digesting, 6-8 hour release) - Cottage cheese - Greek yogurt - Almonds or almond butter ### Immune Function **Protein builds antibodies, enzymes, and immune cells.** **During recovery from illness or intense training:** - Protein needs INCREASE (2.0-2.4g per kg) - Supports white blood cell production - Reduces duration of illness - Prevents overtraining syndrome ### Hormone Regulation **Protein stabilizes insulin, cortisol, and growth hormone.** **Benefits:** - Reduced cortisol spikes (stress hormone) - Improved insulin sensitivity (better nutrient partitioning) - Enhanced growth hormone release (muscle repair overnight) --- ## Setting Realistic Nutrition Goals **Don't aim for perfection—aim for consistency.** ### Start with Protein **Week 1-2: Track Only Protein** - Ignore carbs, fat, calories - Just hit your protein goal (1.6-2.2g per kg) - Build the habit of logging **Why Start Here?** - Protein is hardest macro to hit - Simplicity = adherence - High protein naturally crowds out junk food **Beginner Goal**: Hit protein target 5 out of 7 days per week. That's 71% adherence—excellent for building a habit. ### Add Timing Awareness (Week 3-4) **Once protein tracking is consistent:** - Aim for protein at breakfast (25-35g) - Post-workout protein within 2 hours (20-40g) - Pre-bed protein (20-30g) **Why Timing Matters?** - Maximizes muscle protein synthesis - Improves recovery speed - Supports better sleep ### Layer in Recovery Nutrients (Week 5+) **Start noticing recovery scores on foods:** - Scan foods and see magnesium, omega-3, etc. - Choose foods that support your goals (sleep, muscle, inflammation, energy) - Use Sunday Planning to set 2-3 nutrition intentions per week **Example Weekly Goals:** - "Eat fatty fish 2x this week" (omega-3 for inflammation) - "Have magnesium-rich foods in evening" (sleep support) - "Post-workout protein within 1 hour" (muscle recovery) ### Track Macros (Advanced) **Only after 4-8 weeks of consistent protein tracking:** - Set calorie goal (maintenance, deficit, or surplus) - Track carbs and fat - Use macro ratios (e.g., 40% carbs, 30% protein, 30% fat) **Why Wait?** - Tracking everything at once = overwhelm = quitting - Protein alone delivers 80% of results - Macros matter AFTER protein is dialed in **Avoid Restriction Mindset**: Nutrition tracking is about **awareness and optimization**, not punishment. If you find yourself stressed, anxious, or obsessing over numbers, take a break. Track protein only, or use Sunday Planning for gentle guidance. --- ## Sunday Planning: Nutrition Edition **Every Sunday, set 2-3 nutrition intentions for the week**—not rules, **intentions**. ### How Sunday Planning Works **Step 1: Reflect on Last Week** - How did you feel energy-wise? - Was recovery good or poor? - Did you hit protein goals? - Any foods made you feel sluggish? **Step 2: Set 2-3 Intentions** - Choose nutrition goals that support THIS week's needs - Make them specific but flexible - Focus on addition, not subtraction **Example Intentions:** - "Eat protein at breakfast 5 days this week" - "Scan foods before eating (awareness practice)" - "Choose magnesium-rich evening snacks for better sleep" **Step 3: Optional Mindful Item** - Set ONE food to be mindful about (not banned, just aware) - When scanned, Clear Mornings shows supportive message + alternatives - You can still log it—no judgment, just awareness **Example Mindful Item:** - "This week I'm being mindful of late-night ice cream" - Scan ice cream → Message: "You set this as mindful. Want to try Greek yogurt with berries instead? Or enjoy the ice cream—your choice!" **Philosophy**: Sunday Planning is **compassionate, not restrictive**. It's about intentional choices aligned with your goals, not willpower battles or deprivation. ### Mid-Week Energy Check (Wednesday) **Optional momentum builder** (only active on Wednesdays): - Quick check-in: "How's energy this week?" - Review protein intake (on track?) - Adjust intentions if needed - Celebrate wins ("Hit protein 3 days in a row!") ### Weekend Reflection (Saturday) **Review your week** (only active on Saturdays): - Did you meet your intentions? - What went well? - What was challenging? - Insights for next week's Sunday Planning? **No grades, no judgment—just data and learning.** --- ## Common Nutrition Habits ### Protein-Focused Habits - "Hit protein goal daily" (counted tracking, e.g., 120g) - "Protein at breakfast" (simple tracking) - "Post-workout protein within 2 hours" (simple tracking) - "Track protein in Clear Mornings" (simple tracking) ### Hydration Habits - "8 glasses of water daily" (counted tracking) - "Drink 16oz upon waking" (simple tracking) - "Hydrate during workout" (simple tracking) ### Meal Timing Habits - "Eat within 1 hour of waking" (simple tracking) - "No eating 2 hours before bed" (simple tracking) - "Meal prep Sundays" (simple tracking) ### Recovery Nutrition Habits - "Magnesium supplement before bed" (simple tracking) - "Omega-3 supplement daily" (simple tracking) - "Tart cherry juice post-workout" (simple tracking) ### Awareness Habits - "Scan all meals (barcode or search)" (simple tracking) - "Log food immediately after eating" (simple tracking) - "Review daily nutrition before bed" (simple tracking) --- ## Next Steps - **[Recovery: The Foundation](/kb/trinity-system/recovery-explained)** - Learn how nutrition powers recovery - **[Exercise Tracking Guide](/kb/trinity-system/exercise-tracking)** - Fuel your workouts properly - **[Customize Your Starting Habits](/kb/habits/create-your-first-habit)** - Personalize your auto-created Nutrition tracker --- ## Need Help?
